What AMRAP means
AMRAP means As Many Rounds As Possible. You move through the list of exercises in order, over and over, for the full time window. Chase quality rounds, not a sloppy sprint.
Scaling options
All loaded movements can be done with either one kettlebell or one dumbbell. Use a lighter load if you cannot keep the round inside the 2:30-3:30 target. For single-arm swings and thrusters, reduce reps or use a two-hand variation. For swing-to-goblet squats, deadlift the weight into goblet position if the swing transition is not comfortable. For American swings, stop at eye or chest level instead of overhead. Perform strict bent-over rows without the twist if needed. Elevate the hands for push-ups or perform standard floor push-ups beside the weight.
Back-friendly · McGill method
Keep the spine neutral and hinge from the hips on every swing and row. Do not turn the row twist into low-back rotation; rotate through the upper back while keeping the pelvis stable. Brace hard before thrusters and American swings so you do not overextend overhead. If the American swing bothers the back or shoulders, use a Russian swing instead. Keep the weight stable for push-ups and use the floor instead if the implement feels unstable.
The idea
Score total rounds plus reps completed before the 20-minute cap. Ideal work interval per completed round is approximately 2:30-3:30, followed by exactly 1 minute of rest.
